The MIND Diet Changes That May Matter Most for Your Brain
We talk a lot about what to eat for brain health. A new analysis of data from the MIND Diet Trial raises an equally important question: How much do we actually need to change the way we eat for it to make a difference?
In a new study published in The American Journal of Clinical Nutrition, our research team took a closer look at nearly 600 older adults who participated in the three-year study to ask a different question: Did it matter how much participants actually improved their MIND diet score? And that revealed an interesting pattern.
The people who made the biggest changes had the best cognitive outcomes. Participants were divided into three groups based on how much their MIND diet scores changed: no improvement, modest improvement, or substantial improvement.
The substantial improvement group increased their MIND diet score by an average of 4 points on the 14-point scale. Over three years, this group showed significantly better trajectories in global cognition compared with participants whose MIND scores did not improve. By comparison, a modest increase of about 1 point was not associated with a significant difference in cognitive function.
In other words, simply eating a little more “MINDfully” may not tell the whole story. Greater, sustained changes in the overall eating pattern were associated with greater cognitive benefit.
The pattern was also consistent when we looked at changes across the full range of MIND diet scores: the more participants improved their MIND diet score, the better their cognitive outcomes tended to be. For every 2-point increase in MIND score, global cognition improved by 0.011 standardized units per year. While that number may sound small, the important finding is the pattern… greater improvements in MIND diet adherence were consistently associated with better cognitive outcomes.
And the blood told a similar story. One of the particularly interesting parts of this study is that we didn’t have to rely only on what participants told us they were eating. We also had clues in their blood. We measured blood levels of lutein-zeaxanthin and beta-carotene, nutrients found in foods emphasized by the MIND diet, particularly leafy green and other colorful vegetables.
Among participants who substantially improved their MIND scores, lutein-zeaxanthin levels increased by 22.3% and beta-carotene by 19.0% compared with those whose MIND scores did not improve. We saw the same pattern across the full range of MIND scores: for every 2-point improvement, lutein-zeaxanthin was 10% higher and beta-carotene was 13.3% higher.
Why is that important? Because it gives us more than a self-reported food record. These changes in the blood provide biological evidence that supports what participants told us about how their diets were changing.
Why is this different from the original MIND Diet Trial?
This is where the story gets especially interesting. When results from the original MIND Diet Trial were published in 2023, both groups improved their diets and both groups improved on cognitive testing, but the MIND intervention did not produce a statistically significant cognitive advantage over the control group. In this new analysis, we asked a different question: What if we looked at how much participants actually changed the way they ate, regardless of which group they were assigned to? Those are not the same thing.
In fact, while most of the substantial improvers had been assigned to the MIND intervention, some had been assigned to the control group. Conversely, being assigned to the MIND diet did not guarantee that someone would make a large change in their MIND score.
This distinction is important in nutrition research because people aren't medications. Researchers can assign someone a dietary pattern, provide education and support, and encourage change, but ultimately it is the foods people choose day after day that determine how closely they follow that pattern.
So, does this prove that improving your MIND score will improve your cognition? Not quite… and this distinction matters.
Although these participants were part of a randomized clinical trial, this new analysis looked at how much people actually changed the way they ate, regardless of which group they had originally been assigned to.
That means we can’t say for certain that improving MIND diet scores caused the improvements we saw in cognition. People who made greater changes to their diets may have differed in other ways that could also influence brain health. We accounted for many of those differences in our analyses, including age, education, physical activity, cognitive activity, smoking, BMI and APOE ε4 status, but we can’t rule out every possible explanation. So, these findings show an association rather than proof of cause and effect.
Still, these findings offer an encouraging message: when it comes to the MIND diet, where you start may be less important than the progress you make.
Our Takeaway: Small Steps Matter, but Meaningful Change May Matter More
We are big believers in making nutrition changes that are realistic and sustainable. You do not need to transform your diet overnight, and perfection has never been the goal of The Official MIND diet.
But this study offers an important reminder that small steps are meant to take us somewhere. The participants with the strongest cognitive outcomes weren't following a “perfect” MIND diet. They were the people who made the greatest improvement from where they started, averaging about a 4-point increase on the MIND diet scale.
And perhaps that's the most useful way to think about these findings. You don't have to eat perfectly for your brain. But changing enough of your everyday choices to meaningfully improve the overall pattern of your diet may be what matters most.
So, add the leafy greens. Choose berries and nuts for a snack. Swap the refined grains for whole grains more often. Use extra-virgin olive oil. Try fish once a week. Consider cutting back (not cutting out) the red and processed meats, full fat cheeses, and sweets.
One choice may feel small, but repeated over time, those choices turn into habits and add up to a very different way of eating.
